How to Reset Your Circadian Rhythm: Light, Timing and Travel

Your body clock does not respond to willpower or to going to bed early. It responds to light, and specifically to when the light arrives.

Short answer: light is the lever, and timing is the whole mechanism. Bright light in the morning shifts your clock earlier; bright light in the late evening shifts it later. Get the timing wrong and you push your clock in the opposite direction to the one you intended, which is why so many attempts to "fix your sleep schedule" fail while the person is trying hard.

Going to bed early does almost nothing on its own. Your clock is not taking instructions from your intentions.

The one concept that makes this work

Circadian timing responds to light according to a phase response curve. A well-characterised relationship in which the same light produces opposite effects depending on when it arrives relative to your internal clock.

Khalsa and colleagues (2003) mapped this in humans with single bright light pulses. The pattern, simplified to what you can act on:

The crucial and counterintuitive part: the transition between "shifts earlier" and "shifts later" sits close to your body temperature minimum, roughly two hours before your habitual wake time. Light just before that point delays your clock. Light just after it advances your clock.

This is why the person who cannot fall asleep, sets a 5am alarm, and sits in a dark room feeling terrible often gets worse rather than better. They are hitting the wrong side of the curve.

The same bright light will move your clock earlier or later depending on when it arrives. There is no such thing as generally good light exposure, only well-timed or badly timed.

Shifting your clock earlier

The most common goal: you fall asleep at 2am and want midnight.

Morning light, immediately and brightly. Within the first hour of waking, get outdoors. Outdoor light on an overcast morning is still dramatically brighter than indoor lighting, often ten to a hundred times brighter. Twenty to thirty minutes is a reasonable target. Indoor light through a window is much weaker than being outside.

Dim the evening aggressively. Not just screens, overhead lighting matters more than most people assume. Lamps rather than ceiling lights, from a couple of hours before bed.

Move in 15-minute steps, not one jump. Shift wake time earlier by about fifteen minutes every day or two. The clock advances roughly an hour a day at most under good conditions, and less in practice.

Anchor with wake time, not bedtime. Wake time plus morning light is what actually moves the system. Bedtime follows once the clock has moved; forcing it first just produces time lying awake.

Eat and exercise earlier too. Weaker signals than light, but they align rather than fight it.

Travel: the direction changes everything

Flying east (London to Delhi, New York to Paris) requires advancing your clock, and this is the harder direction. Your internal day is naturally slightly longer than 24 hours, so lengthening it is easier than shortening it.

Start two or three days before departure: wake an hour earlier each day, get bright light immediately on waking, and dim the evening. On arrival, seek morning light and avoid bright light in the local late evening.

Flying west (London to New York) requires delaying, which most people find easier. It is the direction a free-running clock drifts anyway. Stay up later for a couple of nights before you go, get evening light on arrival, and avoid early-morning light for the first day or two.

Under three time zones, or a trip shorter than about three days, it is usually better not to adapt at all. Stay on home time where the schedule allows. Adapting and then re-adapting costs more than remaining slightly out of step.

About melatonin. Low-dose melatonin taken in the local evening can help advance the clock, and it is a genuine chronobiotic rather than only a sedative, but timing determines whether it helps or hurts, dose matters, availability and regulation differ by country, and it interacts with some medications. This is a conversation with a pharmacist or doctor rather than a purchase decision, particularly for repeated use.

What does not work

Going to bed early with no light change. Your clock has not moved, so you lie awake. This is the most common attempt and the most reliably disappointing.

Sleeping in at weekends. Two hours later on Saturday and Sunday delays your clock, then Monday demands it back. It is a small self-inflicted jet lag every week, and for many people it is the entire explanation for Monday mornings.

One heroic all-nighter to "reset." Sleep deprivation does not move circadian timing. It just makes you exhausted while the clock stays where it was.

Blue-light-blocking glasses as the main tool. They filter part of one band from one source while your room lights stay on. Dimming everything is a much bigger lever.

Questions people ask

How long does it take to reset a circadian rhythm? Roughly one hour of shift per day at best, so a three-hour change takes several days of consistent light timing, and eastward shifts are slower than westward.

Does light through a window work? Much less well than being outdoors. Indoor illuminance is typically a small fraction of outdoor levels even beside a bright window.

How bright does morning light need to be? Outdoors is bright enough, including on an overcast day. If using a lamp indoors, light boxes are designed for this purpose and ordinary room lighting generally is not bright enough.

Can I fix my clock without changing light exposure? Not reliably. Meal timing and exercise are real but much weaker signals.
